Bench/assistance

Fat bar 3-board press (comp grip)

bar x 10
115 x 8
155 x 5
205 x 5
245 x 5
275 x 3 (added boards here)
305 x 3
335 x 3
365 x 3
385 x 3 (PR, tad of a grind but not all out)

Incline DB bench
75x10;85x10;95x10;105x8

Rolling DB extensions on floor
30x4x12

HammerStrength CS rows (# of plates/side)
2x8;3x8;4x8;4.5x8

Ez-curl bar pushdowns
3x15

Seated DB cleans
2x15

Notes: After taking it relatively easy on my last 2 bench sessions, I decided to push it a little bit and see if I could hit a new PR triple on the 3-board. My max on this exercise has jumped quite a bit over the past several months.

Back in January I barely got 345 for a single, so I’m happy with the progress and it should help once I get back into the shirt more heavily over the next several weeks. I think rotating the 2 and 3 boards along with good old speed bench on the 3rd week has been a good tactic and I’m probably going to stick with this plan for as long as it proves effective.

I know it’s not that big of a weight, but the fact that I managed 105x8 on DB incline, paused at the bottom on each rep, suggests my low-end strength is still up to par and hasn’t gone to shit like I feared it would when doing shirt work along with higher boards.

The DB extensions are a real ass-kicker, especially when anything over 5 reps I consider high reps. Finished off with some rows, pushdowns and DB cleans then got the hell out of dodge.

Another good session today. I’ll be hitting some more sumo work on Wednesday and working the shirt in on Friday, but just working the groove with a lighter weight for triples and not going too terribly heavy.

7/31/07- Monday- Strength Upper

A1)Close Grip Incline BB Bench
(135x8 185x4) 225x2(way hard, terrible form)
210x5 215x5 220x3(miss on 4)

A2)Medium Grip Pullups
+50x5 x5 +60x3 +50x4

B1)BB Standing Military Press
(115x5 135x3) 150x6(PR-1 rep) 155x4(PR-5lb)

B2)DB Kroc Row (hand and knee on bench)
(100x8)
120x23(PR-13 reps? although usually done more strictly)
130x18(PR-weight and reps- use 120lb DB plus 10lb ankle weights on wrist)

C)Neutral Grip Cable Row
255x7 270x5

D)Hammer Curl
50x6 55x5

Notes: Incline bench was a bit shitty, although that’s not surprising, I usually have a quick learning curve on them though, so they should be higher next week.

The Kroc rows were tough as hell and took a lot out of me, but I feel like I can see the merit in them. I have a feeling I’m going to be very sore tomorrow.

Thanks Phill, don’t worry about that I still got plenty of a shelf, plus I am only about 5’6 so I certainly don’t look skinny at 195lbs lol…

After this next two comps I am probaly done competeing and will probaly jump to the 231’s at that time, try to get up to 210-215…I would really rather not have to buy new pants for the 4th time this year though…
I’ll figure out all that stuff later.

4/27/7, Empire State Games

Hey, fellas. Sorry it’s been a while since I last posted, but the Empires were coming up and all my focus was devoted to that.

The Snatch:

Warm-up
40kg x 3
50kg x 2
55kg x 1
60kg x 1
70kg x 1

I was feeling strong, though quite a bit nervous. My nerves usually don’t get to me, but this was a big competition and I wanted badly to do my best.

Snatch, 1st Attempt, 75kg

When getting into the starting position, all I could think about was how important it was to make this lift. I rushed it and, though the pull was easy and explosive, I swung the bar and lost it behind.

75kg x MISS

Snatch, 2nd Attempt, 75kg

I calmed down a little bit, focused my energy, took my time in the start, and nailed it. Easy.

75kg x 1

Snatch, 3rd Attempt, 82kg

I took a big jump because it was my only hope of taking a bronze. I got into position and checked my grip (a big limiting factor for me). I didn’t feel I had a solid grip, but rather than re-adjusting, I rushed it and missed the lift at the punchout.

82kg x MISS

The Clean and Jerk:

I’m a natural-born snatcher, and usually in competition I do great in the snatch and not so great in the clean and jerk. Since, for the first time, I had done not so great in the snatch, I was going to make damn well sure I did the best clean and jerking of my life. Anybody who’s read my log knows I’ve had trouble with my jerk technique. In the past month however it’s been really coming along. I felt confident.

Warm-up
50kg x 3
60kg x 2
70kg x 1
80kg x 1
85kg x 1
90kg x 1

Clean and Jerk, 1st Attempt, 95kg

The original plan was to open with 90kg, but I felt strong and in good form, and I needed to make up some ground. I was gonna make sure I got this lift.

I pulled the bar as hard as I could and, expecting it to be heavier, snuck under the it quickly. Unfortunately, I pulled it so high that, though I was already in the catch position, the weight was still traveling. I caught the weight, with all of it’s momentum, right in the windpipe.

I couldn’t breath, but like I said, I was gonna get this lift. I stood up with the weight and quickly jerked it to end my agony.

95kg x 1

Clean and Jerk, 2nd Attempt, 101kg

This was a PR attempt I remember thinking it was nice to be in the position to have two attempts at a PR on the platform. I wanted this bad. I got psyched (not crazy psyched, just angry and focused) and stepped up to the bar. I pulled it harder than I knew I could, caught it, and stood up with it.

The clean wasn’t easy but now came the really hard part. I emptied my mind, dipped, and threw the weight. I caught it in a nice, deep split. In my mind, I had gotten a PR but the judges didn’t see it that way.

Though I had gotten the weight up, my elbows rebounded in the lockout, so I was turned down 2-to-1. My coach told me the reason I rebounded like that was because My traps and shoulders were tight and scrunched up before the jerk.

101kg x MISS

Clean and Jerk, 3rd Attempt, 103kg

Rather than take the same weight, I figured, fuck it! What’s 2 kilos? Now if I even wanted 4th Place, I had to make this. Silence fell upon the auditiorium as I stepped up to the bar. Remember how I said I wanted that last one bad? I wanted this one worse.

I put everything I had into that pull. I was later told by teammates that in full triple extension my feet actually left the platform and I got under the weight so quickly and slammed into the platform with so much force that a cloud of chalk burst out from underneath me. I stood up with the weight easily.

I got set for the jerk, and remembered to relax my traps. I threw the weight up and split quickly and forcefully. With the weight locked out overhead, I recovered to standing and got the down signal for a good lift. 3 white lights.

103kg x 1 (PR)

RESULTS

Snatch 75kg
Clean and Jerk 103kg

Total 178kg (PR Total by 8kg)

4th Place, 77kg Class

I was happy to take 4th. Honestly, going into the contest I expected to take 7th or 8th. 3rd would have been a stretch (I would have had to made 85kg and 110kg or something like that). The main thing I took out of this competition is that it’s crucial to take your time getting set.

Anyway, now it’s on to the next phase of training. My goal is to put on 10-12lbs of muscle and lose 5-8lbs of fat and increase general athleticism. The plan is to raise my activity level and up calories to match that activity level.

This is an experiment in G-Flux. If it works, at energy balance I should be able to gain muscle and lose fat simultaneously. Well, until next time…

James

Good job James!
Sounds like you got all the focus and intensisty dialed in perfect for the clean & Jerk

Damn fine job bro and thanks for recapping it

what do mean by motioned? Just keeping it going with no real pause between getting it up and pushing it over? Or no rests between each flip.

anyway, nice work.

Notes. Hip tight and a little sore today ended up taking more warm ups

Super sets

1A) Back Squat (touch and go to 14 inch box to assure depth)
Bar x some
135 x 8
225 x 5
275 x 5
315 x 3
365 x 2
405 x 1
435 x 1
480 x 1 (5lb PR)
405 x 3 burnt

Glad I didn??t get greedy and went for a 5 lb PR it was on the not to darn perty side but nailed it tried a drop set and just wasn??t happening. I need to hit some triples etc again as well as throw some rep work in from time to time

As usual it was fast out of the hole and about mid way start rising at the hip relying on my back need to force that head up but hey got a PR

Awesome workout and great job on the Squat PR.

yup the first one, flipping the tire in one quick motion. Not resting the tire on my body and getting my hands under it and muscling it up.

It is ALOT quicker and saves alot of energy.

I only rest enough time between flips to set up for the next flip, if possible as the tire flip is a timed event.

Thanks

Thanks again

Stupd injuries…

I was doing some work around my house and I stabbed myself right above my middle knuckle and to the left in the soft skin with the prong of some no climb wire.

YAY FOR ME!!!

I was bleeding all over the place, now it just hurts to clench my fist, etc… hope this goes away soon, can’t really grip a bar.

Happened about 5 hours ago.

DE Upper

Speed Bench
155 plus med and mini bands
close 3x3
med 3x3
wide 3x3

Speed oh press (minis stretched across rack just above shoulder height)
95
close 3x3
med 3x3
wide 3x3

Close grip lockouts
240 3x5 (raise weight)

1 Arm DB Row (each rep pulled from the floor)
130 3x5 (6 next time)

wide Chest Supported Rows
120x6,8,9 (raise weight)

Notes:
Bench felt light. Did a set with 135 and mediums, added 20 lbs weight and did a set, then added the mini and it still felt light. Good sign.

Finally figgered how to use the bands for OH press. Too much tension when hooked at rack bottom. Too little when at top. Stretching across was the goldilocks solution: Juuuuust right.

Lockouts were easier than last time even with more weight on the bar. Speed work gets the CNS primed…

CSPs: Broke my cable row setup. Had to do chest supported rows. I think these are better. Live and learn. The cable rows and these have made my bench setup more stable in just the last week.

Your welcome,

You’ll get it soon, do you have any pics of your tire? Diffrent shapes require diffrent technique.

Not much I can do about my hand other than rest it, atleast I got a good 11 days before my comp… Should be fine by than, just means I have to back my training off a bit, which I didn’t plan to do yet, I’ll see how it goes tommarow.

Thanks
