Hi all, I have been lifting for 3 years now, with the intention of increasing my lifts and I really enjoy this sport! I know I am not very strong, but I do try to push myself hard everytime I am in the gym. Please do continue to read to the end of this post and give me some advice!
Here is my background info
23, Male, Asian, 175cm (5ft 8in), 77kg (169lb)
Current 1RM:
Low bar Squat: 175kg (385lb)
Bench Press (paused on chest for 1s): 110kg (242lb)
Conventional Deadlift: 180kg (396lb)
Strict Overhead Press: 70kg (154lb)
For the last few months, the program that I have been doing is a four day split as follows: (A typical week goes: Day 1, Day 2, rest, Day 3, rest, Day Four, rest)
Day One
Squat: 1 set x 3 reps
2 sets x 2 reps
3 sets x 1 rep (I follow the weights progression in this excel template for T1 movement (http://forum.bodybuilding.com/attachment.php?attachmentid=6539541&d=1389479557)
Front Squats: Work up to a heavy triple @ RPE 9.5
Dumbbell Rows: 3 sets x 8 reps
Ab work depending on energy levels
Day Two
Bench Press: 90kg (198lb) x 5 sets x 5 reps
Closed Grip Bench Press: 4 sets x 5 reps
Cable Crossovers: 4 sets x 15 reps
Skull crushers: 4 sets x 8 reps
Rope Pushdowns: 3 sets x 10 reps
Face Pulls: 4 sets x 20 reps
Day Three:
Deadlift: 1 set x 3 reps
2 sets x 2 reps

Squat: 142.5kg (315lb) x 4 sets x 5 reps (I add a kilo plate each side every 8 weeks)
Dumbbell Rows: 3 sets x 8 reps
Ab work depending on energy levels
Day Four
Bench Press: 100kg (220lb) x 5 sets x 2 reps
80kg (176lb) x 2 sets x 8 reps
Weighted Dips: 4 sets x 5 reps
Weighted Pull ups: 4 sets x 3 reps
Pull ups: AMRAP x 1 set
Face Pulls: 4 sets x 20 reps
I like this split and I have been making progress in terms of week to week bar speed and bar weight. However, I will be starting a 9-5 job very soon and I will not be able to have the luxury of time and energy to workout. I estimate that I can only have two days to workout in the night after work, and another day to train fresh on the weekend.
As such, I would like some help and advice on a suitable 3 day split with the goal of increasing my squat, deadlift and bench press.
