Week 3: Day 6 (yesterday)

30min on eliptical
3x(12 alt 1 arm kbs+6 curls)-40lb kb
Technique: HS walk

  • took it easy, got HR up, felt good

Bench: 2x8-40, 3x6-45, 4x5-50kg
Front raises: 5x12-10lb dbs
DB flyes: 3x20-10lb Dbs
OVH Press: 1x10-25kg, 1x10, 3x8-30kg
Rows: 5x5/side-EMOM
Conditioning: 5x2DB snatch/side-50lb dbs; 3x(20sec hard+10 sec rest)- bike LVL 10

  • felt pretty good going in, not much to write home about. I was going to do GZCL, but it wouldn’t have worked with my schedule

Week 1: Day 2

Squat: 1x5-75, 1x3-80, 1x6-90kg!!!, 1x6-85, 1x8- 75,70
lying leg raises: 5x20
Deadlift: 1x10-80, 4x8-90kg, superset with 20 alt lunges
Good mornings: 3x7-1030 tempo
Leg extensions: 10x10-65lbs, every 90sec
bodyweight leg work: 8x(30 sec air squats+15sec rest)

  • felt really really good! very happy with squats. this absolutely destroyed me though

Press: 1x5-30, 1x3-35, 1x5-40kg; 1x5, 2x3-35, 2x5-30- EMOM
Db bench: 5x8-36.5lb dbs
Lateral raises: 5x12, superset with 50min ping jacks
Straight arm pull downs: 3x10-27.5lbs
Tricep pull downs: 3x12-22.5lbs
Conditioning: 4x(30sec/side kickboxing+ 30sec rest)

  • felt pretty good going in, happy to be consistently hitting 5 reps at 40kg

Deadlift: 1x5-100, 1x3-110, 1x6-120kg!!!; 1x3-120, 1x6-110, 1x6-100
Deadbugs: 5x15/side
Front squats: 2x10-50kg, 3x8-55kg, superset w/20 alt lunges
Good mornings: 3x8-50kg
5x(8rows/side+10phyio ball hamstring curls+20 air squats)

  • holy crap this was really hard, very happy w/ deadlift nonetheless

Lateral raises: 6x6-15lb dbs
Incline bench: 5x8-35kg
Db flyes: 4x12-25lb dbs
Tricep extensions: 1x(12-27.5lbs+15-22.5lbs+ 18- 17.5lbs+21-12.5lbs)

  • felt pretty good, took longer than expected but really worked upper body

bottoms up kb press: 3x11-15lb kbs

  • got HR up but harder on upper back than anything, felt pretty good

Week 2: day1 (yesterday)

Bench: 1x8,10-40, 3x6-45, 3x6, 1x5-50kg
Curls: 7x5-15kg
Ovh press: 1x10-25, 1x10-30; 4x5,1x4-30 EMOM
Conditioning: 15min incline walk, work up to 14% incline and 3mph, then go back down

  • pretty tired going in and right trap really pissed off, went well regardless, conditioning went by in a snap and really got HR up

Squat: 1x5-75, 1x3-85, 1x3-95kg; 1x3-90, 1x3-85, 1x4-80, 1x6-75, 1x8-70
Deadbugs: 6x12/side
Deadlifts: 1x10-80, 1x9-90, 2x8-95, 1x7-100, superset with 20 bodyweight lunges/side
snatch grip DL: 3x6-70kg
leg extensions: 1x8,5x6-75lbs; 4x7, 4x6-70lbs; 3x6-65, all sets EMOM
1 arm KBS: 1x12, 2x14, 1x16- 40lbs alternating

  • holy shite this was really really hard, very disappointed at the squat top set, deadlifts went by easier than expected

Btn press: 4x10-20kg
Front raises: 3x12-10lb dbs
Db incline bench: 2x10-35lb dbs, 1x8,7,6-40lb dbs
Straight arm pull down: 4x12-27.5lbs
Tricep push down: 3x10-27.5lbs

  • harder than expected, pleasantly surprised that I got 6 reps on the press, the db bench was harder than expected stamina wise. Haven’t been feeling the best this week

Conditioning: 2x(45sec highknees+45sec jumping jacks+30sec rest), 2x(45sec pop squats+45sec jumping jacks+30sec rest), 2x(45sec skater hops+45sec jumping jacks+30sec rest)

  • this is incredibly hard, disappointed at top DL set, barely made it through the front squats, conditioning actually felt pretty good
