Rob's 2017 Contest Prep Thread

High day variation of my egg white pancakes. I love high days.

1cup egg whites, 3 servings cereal total. 2 servings were mixed in with the mixture, and 1 serving was used to top it off with some walden farms 0 cal maple syrup. Cinnamon toast crunch, and chocolate sprouted rice puffs. Hell. Yes.

Medium days are what most would consider a “low day”, low day being anything less than 1g carb per pound of bodyweight, so having very conservative days every day of the week allows me to really enjoy a good high carb refeed day.

@littlesleeper thank you very much man! It’s crazy to see changes day to day, really exciting. Being this lean, and what it takes to be this lean, emotions/energy/feeling of being “alive” is generally dulled, so it is super exciting, but also comes with a bit of “alright, still working, let’s get this done another day.” I know once we stop cardio next week and I have some time to recover, it’ll be a lot easier to “stop and smell the roses” as it were. Please don’t get me wrong, I definitely am enjoying the prep and my results, but you all know I try to keep it as real as possible. Definitely can’t wait to see it all under the lights! Last year at the Hercules I was astonished at how being under the lights with the tan and oil changes the appearance, even from looking at pics my wife took of me right before going on stage. It’s truly the only time you look like that.

@Gorillakiv83 thank you very much bro! I really appreciate that!

Looking at some comparisons from last year, I realized I haven’t really examined the back the way I have shoulders and arms. This left is two days before my last contest last year, the right is last week, so about 8 months time. During the off season (about 5 months) I did two back workouts a week, one focused on width and one focused on thickness. Once I started prepping I started doing one back workout again. I do like splitting them up and will go back to that eventually.

Gah, I can’t stop commenting. That back progress is MASSIVE. Crazy difference in width here.

I’m going to have to scroll back up through your log to find these two back workouts of yours and start seeing how I can improve my back…

Thanks brother! I’m not really into social media much, this is where I spend most of my time lol, I really appreciate all the feedback, comments, thumbs up from everyone. I don’t post bodybuilding stuff on social media, as generally no one cares and the FB doesn’t need another person posting about macros and muscles. Thanks for all your support and involvement on my thread man! Your progress on your log is awesome to see, looking forward to seeing YOUR finished product at the end of June!

EDIT: Those workouts are in last year’s prep log, but the gist of it was:
WIDTH
-Weighted pull ups - alternate each week between pronated and supinated
-Lat Pull Downs (narrow neutral V grip)
-Straight arm rope pulldowns
-Double cable pulldowns

THICKNESS
-Barbell rows
-1 arm dumbbell rows
-T-Bar rows
-Hammerstrength Low Row (1 arm at a time)
-Couple sets of narrow grip seated cable row to fail

When combining the workouts I had to eliminate some exercises and lower volume, my current back workout is:
-Narrow V Grip lat pulldowns
-Straight arm rope pulldowns
-Barbell Rows
-1 arm DB rows
-T-Bar Rows
-Hammerstrength Low Row (1 arm at a time)

Little tighter today, first time I’ve seen glute definition all the way around like this.

Feeling great after the high carb day yesterday and slept well. Subbed out my usual chicken sandwich for 4 tuna rolls post workout, awesome to have sushi again and easy on the stomach. As the prep goes on my stomach becomes more sensitive, and especially this close to the show I’m keeping everything low food volume and easy to digest. Just wrapped up my LAST morning cardio session (for this show), later today is arms and 20min LISS. Tomorrow is totally OFF, I won’t know what to do with myself :joy:

1 WEEK OUT!

Slacker!

Looking good. I was thinking about you on my way to the gym this morning, thinking that you’re going to go into the Hercules lighter and bigger. That doesn’t suck!

looking pretty chubby, Rob. When do you start cutting?

I had the same thought. Assumed he was in bulking mode.

Your proportions are great. Seriously, I couldn’t imagine this going any other way than yours.

@The_Myth thank you very much man! Definitely doesn’t suck, it’s really incredible what a year and a half of being on a prep can do. Even in the off season (only about 4 months of not dieting) I was very meticulous with the nutrition and was training hard in the gym right off of the stage. Having a wizard for a coach guiding me in the right direction, we’ve really made some progress. I feel like last year’s prep was the setup for this year.

@Yogi1 and @EyeDentist , thanks guys, been bulking brah. Figure I’ll cutting start tomorrow, I’m gonna go on a juice cleanse detox this week and figure that should get me ready for the stage. Or is it all protein, running and salads? I can’t remember. Maybe I’ll get that surgery where you can get a tube put in your stomach that leaks out most of the food you eat so you don’t get fat. Worst case scenario, I’ll sit in the sauna wearing a sweatsuit with a garbage bag over it and sweat the fat out.

@SkyzykS thank you so much! Here’s hoping you’re spot on! As I’ve mentioned earlier, I try not to get too caught up in attaching myself to the competitive outcome, but I’m not gonna pretend like I don’t want to walk out of the building without some hardware and a pro card. Fortunately we’ll have a big crew there, including @The_Mighty_Stu and @BrickHead who will be posting some pics and updates throughout the day, and of course I’ll give you all the final results and run down!

Thanks again for all the support gang, I can’t express how helpful and motivating it is.

PEAK WEEK! LET’S GO! 143lbs, Monday.

Feeling good after my day off yesterday, first day of no exercise at all in over 5 months. Yesterday didn’t feel too good, just run down in general, but I also didn’t really sleep the night before. Got a good night sleep last night, and I’m about to dig in to some eggs and bacon.

Just to summarize for anyone reading that may not be aware, “peak week” is the week leading up to the show, where you put the finishing touches on what is hopefully an already ready-to-go package, to get the final very full/tight/shrink wrapped look on stage. It really only works if you’re already stage-ready, which I haven’t been before. Last year I didn’t get to this level of conditioning, so I’m very excited to see what a well executed peak week protocol will do come Saturday.

It’s pretty simple, for the next 4 days we deplete carbs using a keto style diet, and short pump sessions in the gym. We do NOT train legs, because they need to relax. Legs are the only muscle group that doesn’t look good with a pump, they get inflamed and you can’t see the separation. So, no leg training, and during the pre-show pump up, also no legs. Then Friday, we load up with plenty of fast digesting carbs that are shuttled right into the muscles, filling them out with glycogen, so come Saturday, we’re looking on point. Here’s how the week is shaping up:

MONDAY-WEDNESDAY - Same diet, keto style (fat and protein.) Pump workouts in the gym. I’ve been between 1650-1800 cals for the past 4 weeks, my keto numbers put me at 2,200. Very excited about that. While a no-carb diet can bring some lethargy and brain fog, one thing it doesn’t bring is hunger, the constant fats and protein keep ya full with stable blood sugar.

THURSDAY - Keto diet, no training. Full body shave in the morning, apply first coat of Pro-Tan in the evening. Pro Tan is the base tan that is applied in multiple layers before the Dream-Tan, which is the “top coat” applied day of the show. Gotta be dark dark dark on stage and I am pasty white white white.

FRIDAY- CARB UP BABY, 350g for me. Finibars, Bananas and Reese’s spread, complete cookies, and cinnamon toast crunch are on the menu. Pump workout in the gym to help get the carbs into the muscles. 3 coats of Pro-Tan throughout the day.

Drinking 3 gallons of water a day Monday-Friday.

Last night we went shopping for the last minute items like a door-mirror for the show day to bring into the show site and keep an eye on our conditioning, which helps us know if we need to eat more/less, last minute food items, etc.

I also finished my posing routine last night, and will be practicing my mandatories and routine each day for sure.

Going to be a busy week but I’ll update as often as I can, and I know we’ll have @The_Mighty_Stu and @BrickHead posting updates on show day!

EDIT: We’re also expecting a huge blizzard starting tonight, weather channel says anywhere from 12-15 inches. Hoping that won’t throw too much of a wrench in the week. We did our food shopping already and have everything we need. The one thing it might hinder is getting to the gym tomorrow. We’re hoping to wake up early and get it done, but in the worst case scenario, we have enough equipment in our basement that we can knock it out at home. We have an adjustable bench, a couple sets of adjustable dumbbells, various weights and a pull-up bar.

You’re the man! Excellent post about your last week schedule. Great insight into the finer preparation details. Good luck on last leg.

Every time I think it might be fun to be a competitive bodybuilder all I have to do is read the details of your prep and I get over that real quick. Amazing attention to detail here.

@JamesBrawn007 Thank you so much man!

@Basement_Gainz LOL thank you dude, glad I can help. Will be sure to keep the updates rolling this week, it’s an exciting time.

PEAK WEEK DAY 2 - 141.6lbs

Didn’t really have the energy to take pics this morning, but already seeing the effects of a well planned and executed peak week. Noticeably tighter today, deeper cuts in the legs and upper body. The peak week diet is leaving me low energy and a little foggy, but it is delicious and I get to eat every 2.5-3 hours, a welcome change from my typical nutrition. Last night I had grass fed beef and bacon for dinner, amazing.

Today is the same as yesterday training and nutrition wise. There’s a massive blizzard on the east coast right now, yesterday my gym already knew they were gonna be closed today. Fortunately we have enough equipment in the basement to get our pump workout in, so we’ll be inside all day relaxing with our feet up, watching movies, practicing posing and just mentally preparing for the show. Most relaxing week we’ve had during our prep!

Last meal of the evening during the keto deplete, “protein pudding”, a sweet, filling and low food volume way to end the night. 3.5TBSP almond butter and a half scoop of Metabolic Drive chocolate protein, with some cinnamon. Just takes a little hot water to mix it at all together.

Looks a bit like a baby’s nappy but sure it tastes divine! The weather over there has made UK news. Looks nasty. Please keep it there. We are only beginning to bask in Spring sunshine.

Enjoying your updates as always and can’t wait to see how it goes.
