Goal is to drop from 10% bf to 8% bf while keeping all the muscle.
I do cardio after my heavy training sessions, about 25 minutes steady state (get the Heart Rate up at 140-150).

that steady state might be hindering your progress…

I dunno how you lift weights…But when I’m done lifting weights there is NO chance in hell that I have anything left in the tank for Intervals…I lift Heavy ass weights so my body knows it needs to keep the muscle and then do some steady state cardio so that it knows to shed the useless fat!
Intervals would be great to do on Off Days, but I can’t do em on training days!

i lift weights how were supposed to lift weights…haha…i know exactly what you mean…but i wasnt thinking you would do the intervals right after your workout…a morning run then lift in the afternoon would be ideal…
as for right after a workout…do you have a heavy bag that you could hit? thats some good cardio there! a few rounds for a couple minutes each and youll feel wonderful! jumping rope as lame as it sounds can get you breathing hard real fast as well…those are my two favorite alternatives to running
oh and back to your main question…everyones different, the counters are more an approximation than anything else.
