Competing at 40: Rob's Bodybuilding Prep Journal for Season 3

Man thank you bro, much appreciated my friend. It’s hard to be objective looking in the mirror and based on how I feel day to day, so your comment is really motivating, thank you!

I agree, if I could maintain this year 'round I’d be very happy. I’ve never worked with a coach to maintain a lean weight and am interested to see how my body responds to these new macros and cardio schedule. based on the adjustments, I do feel like it’s feasible for me to maintain this level of macros consistently, maybe add another re-feed day for two per week if possible.

It’s also great to have the plan I’ve been on for the future. I am planning on maintaining working with Cliff in the off season to work on weak points and gain more muscle, and knowing that I’ve got the exact numbers and nutrition plan ready that can get me lean with 8 weeks of locking it down is awesome if I want to be aggressive with a gaining phase and then need to trim some fat afterwards.

This would be an awesome off season log here!
Looking good Brother!

100%, I would definitely be keeping a log on here! I haven’t worked with a coach in the off season in a very dialed in way, but I really like the idea of working with someone at Cliff’s level, and also having a hard goal to always be focused on for health and fitness is very appealing. I’m wired to always need something to really sink my teeth into, if I don’t have a new business project or something really substantial going on I wind up starting a new business or product or something. Not that that’s a bad thing at all, but I really like the idea of always having a coach for bodybuilding.

Thanks for your support man!

Week 10 start
Weight - 165.5

Some pics from today - seeing some real exciting progress past couple days, more striations and veins coming in.

Strength was up today fairly significantly, I’m thinking due to last week having only 3 training days, 2 cardio days, and we bumped carbs and cals to try to maintain my current weight which was a success, not making any changes this week.

This week starts round 4 of the 10 Set Protocol, today was back and chest and had a some 10x20 work, which I am really starting to acclimate to. This is the last round through this program, 12 weeks total, so we’ll see what Cliff whips up for the next one.

Last time I competed was 2017, so in the past 8 years I’ve for sure put on some solid mass, it’s motivating to be at the point where I’m getting lean enough to really be able to see the progress since then.

We’re still between 14.5 - 17.5 weeks out of my first show. 14.5 weeks out would be the Branch Warren Classic in Houston, 17.5 weeks out would be the Republic of Texas in Austin. Based on previous years it seems like the Houston show will be bigger and have more bodybuilding competitors. I expect the lightweight division to be fairly small so I want to maximize my chances for competing against the most amount of guys I can. If I’m able to do the Houston show, I’ll probably do the Austin show after since I’ll have 3 weeks between, and it’s local. I may compete in nationals shortly after the Austin show depending on how things go, I’d have to fly for that one so I want to wait and see how things shake out at the first show and also get Cliff’s thoughts on it.

On Wednesday I have my first practice session with my posing coach, I’ve never had a dedicated posing coach before. I practice posing a lot and have always taken it seriously, but I know there’s a ton of room for improvement, and posing is where you showcase all your work you’ve been killing yourself for, so it’s gonna be great! Cliff includes some posing sessions in with this contest prep coaching, and also referred me to a great recommendation for a posing coach, he’s also going to design my posing routine. I created my own previously, and I’m pumped to have an expert do it for the quality of what he’ll make, and, that I don’t need to invest the mental energy or time to do it myself. He’s also gonna cut my music, something which I could do, but again it’ll be great to have him take care of it.

We’re doing to do virtual sessions over zoom and fortunately I have an awesome setup in my studio for our practice sessions and to mimic stage lighting. We’re going to do bi-weekly sessions for now, and increase to weekly as the show gets closer.

Thanks man! I agree and have been pretty surprised at the pace of the fat loss along with maintaining lean mass, I really attribute that to Cliff’s methods. When we first started working together I thought his adjustments were too small and not aggressive enough, that we should be doing more cardio, and there were too many off days, purely based on my previous experience of having zero off days, HIIT workouts, too much cardio, etc. But sure enough, the fat is coming off, I feel better than I have previous preps, have more recovery while doing less cardio.

There are so many things I like about working with Cliff, but if it were to boil down to one thing, it’s his experience and results. So I know, for sure, that as long as I execute his advice, we’re going to reach my maximum potential. So when he makes an adjustment or suggestion I don’t expect or wouldn’t have done myself, I know it’s all a learning experience for me as I can learn from his incredible knowledge and experience. Our last macro adjustment he dropped 40g carbs and 3g fat, adjusted no cardio. I thought to myself, “that seems pretty minimal what affect could that really have?” But lo and behold, we kept losing!

What we’re going through right now is a great example of him initially aiming to lose 10lbs, then maintain for a bit and push food as much as we can. This past week I maintained my weight, today I had a new low, so if my check in Monday is either a new low, or maintained, we’re going to push food up a little more and see how far we can go until I start gaining again, or, until it’s time to start cutting for the shows. Monday I’m going to do a full set of progress pics so he can come up with a timeline for cutting into the show.

The training plan he has me on now is also very high volume, which I’m sure has kept my muscle in tact in combination with minimal cardio and lots of recovery days.

Man thank you so much, I really appreciate that! Thanks for following along for the ride!

Woke up to a new low today of 161.8, which was a very pleasant surprise considering we recently bumped up carbs and eliminated a cardio session. If my check in Monday is a new low, or maintained at 164.8, we’re going to add more cals to see how far we can push this maintenance phase before cutting again.

We have the tentative show schedule ironed out for this year, I’m not sure if I’ll do all of them but here they are:

June 14 - Phil Heath Super Show - Arlington, TX
June 21 - Branch Warren Classic - Houston, TX
July 12 - Republic of Texas Championship - Austin, TX
July 25-26 - USA Championships - Anaheim, CA

One question I had for Cliff is how long we’ll maintain this maintenance phase, even if it’s going well, in order to start cutting again in time for the shows. I’m going to do a full set of progress pics on Monday for check in, most of the prep so far I’ve only been relaying scale weight. With the weight and pics he’s going to come up with a tentative timeline for resuming the cut into the shows. I’m really thrilled with our progress and have really leaned out more the past week, so I think we’re in a great place.

Cliff said if I wanted to I could do all of them, that peaking for each one isn’t an issue and it really comes down to what I want to do and how this all fits in logistically. I know for sure I really want to compete in USA Championships. I don’t know if I’ll compete again after this, if I do it won’t be for a little while so I really want to max this season out as much as I can. Arlington and Houston are each about a 3 hour drive from Austin so that’s not too taxing or logistically tough since I can drive, the Austin show will be great because I won’t need to stay in a hotel.

Not sure if I’ll do all four, I have some more questions for Cliff about what it’s like to maintain show conditioning for this period of time, if I did all four there would be six weeks between the first and the last which seems like a long time to maintain that level of conditioning, but I’m not sure what it would be like with Cliff so I’m going to get his thoughts on that.

So far this week I have felt fantastic, I’m thinking maybe last week’s added carbs, less cardio and more off days have caught up with me and my body is starting to acclimate to having more energy. Interested to see if this keeps up or if energy will dip again.

Got my first practice session with my posing coach today, excited about that and also that I’m lean enough to actually have a productive posing session!

That is wild. I’m amazed sometimes at the cumulative effect of small adjustments.

Different ballparks, but I quit using sugar in my coffee. I only used about ¾ tsp. but that was also several cups per day. Year to year, that made about 12 lbs. difference. There was a time when I needed every calorie I could get, but that time is long past!

Yeah man, the compounding effect of small changes is awesome!

On that note, “Compound Effect” by Darren Hardy is a GREAT read!

Week 11 start
Weight - 162.6

Training and nutrition was 100%, had great energy most of the week, Sunday was running on fumes but the other days felt good.

So two weeks ago Cliff bumped my food up for a bit of a diet break, but praise God I am still losing on the plan, so he added more food again! Nothing substantial but mentally is a huge boost, 20g carbs and 5g protein. Current macros:

Normal - 210p, 240c, 64f
Re-feed (once per week) - 180p, 330c, 66f

Cardio - 2x LISS 20min per week

Training wise going through the fourth round of the 10 Set Protocol, I’m really getting the hang of how to execute and pace the higher rep work. I’m excited to push through round 4 and see the training plan he’s got for me next.

Thinking about my competitive goals for the season and getting Cliff’s thoughts on it, my plan is to do all 4 shows I’ve narrowed down:

June 14 - Phil Heath Super Show - Arlington, TX
June 21 - Branch Warren Classic - Houston, TX
July 12 - Republic of Texas Championship - Austin, TX
July 25-26 - USA Championships - Anaheim, CA

It’s a lot of shows, but, I really want to maximize this competitive season, and also, I have a hard goal of competing in nationals in Anaheim and being competitive in the Lightweight division, winning a pro card would be an incredible accomplishment, which can be done at nationals by winning your class. But, to qualify for nationals, I’d need to place in the top 2 in open bodybuilding at any one of the previous qualifiers. So my thinking is with more qualifiers, we’ll have more opportunities to dial in my peaking protocol, and more opportunities to qualify. That puts us at 12.5 weeks out of the first show, which is right around the corner.

I checked in with Cliff yesterday and when he sent my new macros, he also said we’re going to play it week by week. What I expected based on previous experience was a “here’s exactly what we’re gonna do now that we’re 12 weeks out”, and what I got was a “here’s what were gonna do this week, next week send me pictures with your weight and we’ll take it week to week and flex as we need to.”

The way I’m wired, I am always thinking in the future, and always like to have a plan of attack for whatever I’m doing. I’ll flex as needed, but knowing what to expect (as much as one can as an entrepreneur!), or in this case a schedule or game plan, makes me feel in control and confident. But, in this scenario, I completely understand that there’s no way to know if the plan will work, and sometimes sticking to a plan can hinder progress if the blinders are put on. I was actually listening to a podcast Cliff was on today in the gym and you were talking about that.

The only thing that I like better than making a plan myself, is having someone who is better and more experienced than me at the thing I’m doing make the plan for me, and all I have to do is execute it. I have complete trust in Cliff’s experience and know this will bring my best results. Honestly, I’m pretty excited about it. The fact that we’re 12.5 weeks out and adding food (I get the reasoning that’s just bananas based on my previous experience!) is a huge mental boost. Getting to this point of conditioning has really been totally manageable, some rough patches of low energy but overall so much easier than my previous preps, WAY less taxing on my body. I can’t believe I’ve been doing barely any cardio and getting such great results.

Super pumped to keep the progress going!

May be the lighting but looking a littler flatter in these pics Rob (to my totally untrained eye). Still looking great though and seems like you are in a good spot with regards the overall prep. More food it always a good thing if its working.

@simo74 Yeah you’re spot on bro. I think it’s a bit of both, in my home studio I always put on very bright front lights to mimic stage lighting in addition to top down lighting which will have that affect for a pale complexion like mine, washed out, and yeah I’m also feeling and looking flat most days, except Sunday. I fill out nicely 36-48 hours after refeed, my scale weight is usually 2-3lbs higher than the weekly average, and we’re keeping that in mind for my carb up during peak week. Once in a while the carb/sodium ratio lines up and I have a more tight and filled out look, but mostly day to day definitely not filled out with glycogen. Even with the added carbs with the high volume of this training I’m using them all in the gym I’m sure.

But, I’m used to that so when I’m like “do I even work out?” I know it’s nothing to worry about. Listening to Cliff’s peak methods, I am so pumped to eat a ton of carbs for the backload, it’ll be way more than previous contest preps.

Do you drink more electrolytes/sodium to help feel full?

Good question, yes indeed. There are added electrolytes and sodium between by non-stim pre workout, and intra workout EAA’s. The rest of my sodium I get from adding salt to my food. I also drink 1.5-2 gallons of water per day.

I’m guessing between my workout drinks and salting food it’s probably 2,500mg per day of sodium.

I don’t know if this makes any sense, but the photos of you posing with the glasses and the head raised makes me think of martial arts instructor who unveils the godlike physique to his pupils moments before unleashing some unholy whoop ass.

This is easily the least relevant comment in this thread, but it needed to be said.

@atlas13 Haha, bro, funniest post of the thread I’m dying over here man, I love it! Growing up in the 80’s and 90’s watching all those movies, this comment is epic. ::bows::

I read this earlier in the car when I was in the parking lot summoning up the momentum to get in the gym and this absolutely did the trick. Excellent timing brother, thank you!

Officially 12 weeks out of the first show today, and progress is moving along nicely. Had a new low yesterday of 159.8, even after adding more food this week. I’m pretty surprised I’m still losing with my macros at my current level of conditioning and scale weight. I’m a little under 2,400 cals a day only doing cardio 2x per week for 20 minutes, and I really thought my maintenance calories for this weight would have been around 2,000 - 2,100 calories at most.

Check is in on Monday so depending on what my scale weight and pics show that day, I’m excited to see what Cliff wants to do. There are a few specific poses he wants me to send progress pics of with my check ins now, and he’ll be making adjustments week to week as needed.

12 weeks out feels like it’s just around the corner and it’s easy to feel like I’m not even close to ready. But, 12 weeks out is a long time, I’m about to start week 12 of the prep so just about half way through and I’ve already lost about 15 pounds, and conditioning is coming in at a good pace. What matters most is Cliff thinks we’re in a great spot, and I have complete trust in him, so if he’s happy, I am too.

This week I had my first practice session with my posing coach, it was awesome. Lasted an hour, it was my first really serious practice session of the season. I’ve been getting two rounds of mandatories a few times a week, but it’s time to get serious with the practicing. I’ll be practicing for now three times per week for 20 minutes, and Cliff gave me a schedule for increasing frequency and length of the practice sessions. I’m also going to be meeting weekly with my posing coach. The adjustments he was making made huge differences.

If you’ve never practiced posing, it is incredibly exhausting, and takes a lot of practice to build up endurance. If you don’t practice enough, you’ll start shaking, look out of control, and soon after won’t be able to flex and will be totally spent, your definition will start to fade. The goal of posing is to make it look easy like you can hold it all day, and poor posing can easily affect your placement. It’s pretty crazy to think about, you work so hard for so long, 6 months all day every day, to get on stage for 10-20 minutes, and it all comes down to that short window of time. Posing is how you present all the hard work and everything you’ve sacrificed.

A posing session is a workout all by itself, so I’ll need to figure out the best time of day to do it. Ideally it would be at the gym somewhere in my workout window, but I’m not sure if that’ll be too taxing or have a negative impact on my recovery from training.

Sleep is starting to suffer a little bit. It’s taking a lot longer to start feeling tired, but fortunately once I go to bed I’m able to sleep well through the night. Sleep really suffered big time for me in 2016 and 2017, so with Cliff’s methods hopefully it won’t be as significant. You know you should be going to bed, but your body is saying, “HEY, instead of sleeping, how about you eat something?”

And with that, it’s actually time for my last meal of the day. :folded_hands:

WEEK 12 START

Today’s Weight: 160.7 (2.1 lbs down from last week) - I still can’t believe we’re losing on this plan after adding more food.

Cliff asked me to send these poses with every check in now.

Mentally the thing I’m most focused on is my legs. In previous competitive seasons even though I got really lean there was still a level of conditioning left, the feathered-quads, lines-in-the-glutes that I never reached. We’re 11.5 weeks out and I feel like there’s still so far to go.

Now that I know for sure what shows I’m doing and I’m focused more on competitive level conditioning and not just losing scale weight anymore, it’s getting a little harder to look at progress pics because all I can see is improvements that need to be made. But again, this is where I just focus on doing what Cliff says and getting his feedback, because if he thinks we’re good, then I’m good because I trust him totally and I know he’s got it all under control. I’m interested to see how he wants to proceed because for the past few weeks we’ve been adding food and still losing. So I’m wondering if he’ll want to add more food since we still lost, or, maintain the current macros.
