Sparty's Training Log

7/21

On Saturday I just wanted to do some extra back work.

Meadows Row/1 Armed row with the bar between my legs (with barbell wedged in a corner) - I went 10 reps Meadows immediately followed by 10 rows after switching stances

50x20
60x20
75x20

Probably should have replaced the Pendlay rows with something else to give my lower back a rest, but thankfully my back feels fine currently (after having felt sore this morning upon waking up).

Deadlift Day

I feel like the last month or so of heavy deadlifting has worn me down, and with my competition coming up 2 weeks from Saturday, I wanted to take today as a sort of DE day with lighter weights, focusing on explosiveness. I wanted to deload my lower back and set myself up well for next week to work on openers, before deloading again the week before the meet.

I started up with squats.
45x5
95x5
135x5
185x3

225x2 - 10 sets
My work sets for squats consisted of 10 doubles at 225, or about 55% of my 1RM. Pretty much every set felt fast and explosive and I was happy with them. I kept rest periods to about a minute and 15 seconds to about a minute and a half.

After squats I moved to deadlifts:
135x2
135x2
185x2
185x2

225x2 - 10 sets
My work sets for squats consisted of 10 doublest at 225, or about 53% of my 1RM. I also felt good during these sets and kept rest periods between a minute and a minute and 15 seconds.

After deadlifts I did RDLs alternated with Ab roll outs:
RDLs:
135x8
185x8
185x8
185x8

Roll Outs:
x10
x10
x10
x10

Back Extensions:
BWTx10
+25x10
+45x10
+45x10

7/27

Cycle 8 5/3/1, Week 2 - Overhead Press Day

“5s Day”
OHP:
45x5
70x5
95x5

5s Sets:
115x5
135x5
145x7

Klokov Presses/Snatch Grip BTN Presses:
45x5
70x5
95x5
95x5
105x5

Bench Press:
45x8
95x5
135x3

Max Rep Sets:
155x21
155x15
155x10
155x12

Not sure exactly how I beat my 3rd set on my 4th set, considering my rest period wasn’t really extended. Every rep on my 4th set felt like I grooved it really well though, and I felt much stronger on my 4th set for the first few reps than I felt even on my first and second sets. I’ll plan on bumping the weight up to 165 when I can get 25 reps on the first set with 155.

Bodyweight Pull Ups (about a minute rest between sets):
x8
x7
x6
x5
x4
x3
x3

Chest Supported T Bar Rows:
90x10
115x8
135x5
135x5

7/30

Cycle 8 5/3/1, Week 3 - Squat Day

With my meet being under two weeks away, I wanted to finally try to nail down my openers for my squat and deadlift on the same day. That was my plan today, and I started with squats:

45x8
95x5
135x3
225x3
275x1
315x1
345x1
365x1
385x1

385 felt too heavy and slow for me to be confident in as an opener. I’ve never missed it before, but it seems too risky to open with, so as of now I think I’m going to go with 365 as a first attempt, then 385 as a second.

Deadlifts:
135x2x2
225x2
225x1
275x1
315x1
365x1
405x1

405 felt like a good weight to open with. I have no doubts about being able to hit it, and it’ll set me up nicely for my second and third attempts. So currently I’m looking at 365 opener for my squat, and 405 for my deadlift. I’ll do my bench tomorrow, but that’s looking like 250ish.

Following squats and deadlifts I did Back Extensions:
BWTx10
+25x10
+25x10
+25x10

Hanging Leg Raises
BWTx5
BWTx5
BWTx5

Pallof Presses:
80x10
85x10
90x10
90x10

7/31

Cycle 8 5/3/1, Week 3 - Bench Press Day

Today I worked up to my Bench opener for August 11th.

45x8
95x5
135x3
185x3
225x1
235x1
255x1

I’m planning on opening up with 115 kg (253.5 lbs), and 255 felt pretty simple, so I’m happy with where my bench is at. Ideally I’ll hit 115 kg to open, then 120 kg (264.5 lbs), then 125 kg (275 lbs).

After bench I did low incline DB press:
70s x 8
70s x 8
70s x 8

Then lying triceps extensions:
80x8
80x8
80x10

DB Rows (8-3-12 rep scheme, from Todd Bumgardner)
100s x 8 (warm up)
115s x 6 - goal was 3, but wasn’t sure how heavy I’d need to go for 3 reps
95s x 16 - goal was 12

The DBs in my gym only go up to 120s, so I started the second set with 115 to have some room to get heavier next week, but we’ll see. I might have to start just going into max rep sets with the 120s for the “3” sets.

After that I did 6 sets of pull ups:
BWT x 5 (pronated)
BWT x 5 (suppinated)
BWT x 5 (neutral)
BWT x 5 (pronated)
BWT x 5 (suppinated)
BWT x 5 (neutral)

8/2

Lower Body DE Day/Meet Prep

I didn’t want to go too heavy today and just wanted to get some light speed reps in.

For squats I did a standard warm up, followed by:
240x2
240x2
240x2
240x2
240x2
240x2

After squats I did some deadlift warms up followed by:
245x2
245x2
245x2
245x2
245x2
245x2

For both lifts I just wanted to work on technique and speed.

I finished up with bodyweight back extensions and some ab work.

8/3

OHP/Bench Press Speed Day

I did a light OHP warm up, followed by:
95x2
95x2
95x2
95x2
95x2

After that I did 3 sets of BTN snatch grip presses for 5 reps at 95 lbs.

Following that I did some speed bench work:
155x2
155x2
155x2
155x2
155x2
155x2

1 Arm DB Rows (8-3-12 rep scheme):
105sx8
120sx6
105sx14

I finished with face pulls and triceps pushdowns.

8/6

Squat and Deadlift Deload/Meet Prep

With my meet on Saturday, this is the last time I’ll be doing any weighted lower body work.

For squats, I did:
45x8
135x5
185x5
225x5
275x3
315x1

Perhaps I shouldn’t have gone that heavy, I just wanted to do at least 1 semi heavy rep to feel the weight on my back so I’m not shocked come Saturday, after not having had anything above 275 on my back for a few weeks.

For deadlifts I did:
135x5
185x5
225x5

After that I did 3 sets of 5 reps of hanging leg raises and about 10 minutes of foam rolling my lower body and back.

Tomorrow I’ll be doing light bench presses, and I think that’s going to be the last time I’ll be doing anything with weights until Saturday.

8/11

Day of my first powerlifting meet, 2012 USAPL NJ State Championships.

The 181 lbs. class was schedule to lift from 2pm to 5pm, with weigh-ins starting at noon. I had to take a couple trains to get there and wanted to give myself plenty of time. I ended up getting there around 10:30 am and hung out and watched the other weight classes for a little bit.

I weighed in lighter than I’d planned, officially at 174.6 lbs. I weighed myself when I got there and when I saw how far I was under the limit I started to eat and drink prior to that weigh in as well.

When the earlier weight classes had finished up, they announced the first flight of about 12 165 pounders would go first at 2:15pm. After they started, I began my warm up. It wasn’t anything special. I believe I went with:

45x5
95x5
135x5
185x3
225x3
275x3
315x1
335x1

My opener was 358, which I hit easily. Next I called for 385, which was slower than I’d planned but not too bad. Heading into the meet I’d planned on hitting 408, but wanted to be safe, so I dropped it to 402.2, which I grinded out successfully. All 3 lifts got 3 whites.

For bench press, I think I warmed up with:

45x8
95x5
135x5
185x3
225x1
235x1

I opened with 248, and hit that easily. My second attempt was 265, which I hit cleanly, though I was red-lighted by one of the judges for a downward bar movement at the sticking point. Oh well, it got 2 whites and was a good lift. My goal heading into the meet was 275, so that’s what I attempted on my third lift. It was no good and got stuck a few inches off my chest. It just felt very heavy upon taking the lift off, and I think I held it in place too long settling it. Either way, it didn’t happen.

Heading into DLs, my total was 667 lbs., so I knew I needed 433 lbs. on the DL to hit my goal. My gym PR was 425 pounds, but I wasn’t too concerned.

My DL opener was 402, which I got cleanly and easily. My second attempt, in hindsight, was a poor choice of weight. I went with 425 lbs., which was my PR at the time. Looking back, I realize now that equaling my PR was kind of a waste of time, as it still left me short of my goal, but was close enough to it that I probably should have gone straight for 435. Either way, I got 425 on 2 whites, as one of the judges (the same guy who red lighted my second bench) called me for a hitch. Oh well, 2 whites, on an unnecessary hitch, I was fine with it. I think I had closer to 450 in me, but went with 435 just in case, to make sure I hit my goal. That went up cleanly with 3 whites and I totaled 1,102 for my first meet.

It was a cool experience and I plan on doing more in the future.

Here is a video of my first 6 attempts, though I was unable to have someone film my 3 deadlifts.

8/13

Deload after meet on Saturday

My back felt fatigued but not too sore, and I was sick of not going to the gym in the gym in the morning the week prior, as I took off Wed-Friday. I basically just wanted to go light and get back into my routine.

I squatted, did some RDLs, did ab roll outs, hanging leg raises, and foam rolled.

Squats:
45x5
95x5
135x5
165x5 (40% 1RM)
205x5 (50% 1RM)
245x5 (60% 1RM)
275x3

RDLs:
135x8
135x8
135x8

Roll Outs:
BWTx10
BWTx10
BWTx10

Hanging Leg Raises:
BWTx5
BWTx5
BWTx5

Tomorrow I plan on doing some light bench work with some light accessory work.

8/14

Semi Bench Deload After Meet

I was feeling better today and probably extended myself further than I’d intended going into the day, but I tend to do that.

160x5

185x5 (paused)
185x5 (paused)
185x5 (paused)

Today was supposed to be a Bench Press 3s Day, but I realized I’ll be out of town from this evening until Friday evening, and won’t be able to get in the gym on Thursday or Friday. I didn’t account for this at all yesterday, so I decided today to do my 3s week on Bench, Deadlifts, and Overhead Press.

Today is my first day working with a program planned for my by powerlifter Jason Manenkoff. He’s based in Hoboken, NJ and has competition bests of 395 lbs. on the bench and 540 lbs. on the deadlift in the 165 lbs. class. He’s available for online programming for $100/month. Here’s a link to his bio on his gym’s website if anyone is looking for a strength coach/programming:
http://iron-arena.com/coaches/jason-manenkoff.html

Squat Day:
Work Sets:
325x5
325x5
325x5
325x5

Felt good on these sets. By the third set I hit a nice groove and was very strong on those reps. The last rep of the last set wasn’t as strong as I’d liked, but everything felt good.

Paused Squats:
275x3
275x3
275x3

This was my first time doing paused squats with any appreciable weight. Some reps felt strong and easy, some were a bit tougher. As I was just getting used to the timing of the pause, I think some of my pauses were a bit longer that others and on some reps I lost some tightness, which I think led to some reps feeling harder than they should have been.

RDLs:
135x10
185x10
225x10
225x10

Walking DB Lunge:
40 lbs. DBs, 16 total steps - 3 sets

GHR SitUps:
BWTx15
BWTx15
BWTx15
BWTx15

The lunges destroyed my glutes, and the situps, in addition to obviously hitting my abs, set my hip flexors on fire. We’ll see how sore I feel tomorrow, but it was a good, tough workout.

I should try some pause squats. Not sure why I haven’t. Read your meet write up. At my first meet I missed my last bench too. Its okay, we’ll get it and then some next time!

Hey man, thanks for that. I agree, definitely making it a priority to hit 275 on the bench at my next meet. I’m planning on competing December 1st, so I have 14 weeks to make it happen, so I’m working on around the same timeline as you. Good luck at your meet in November, and thanks for the comment.

As for the paused squats, I liked them. I see Ben Rice doing them in his videos a lot, and he’s an animal, so I’m definitely going to give them the benefit of the doubt while I get used to them. Definitely feels good working on explosiveness from a standstill.
