Road to Nationals - Brendan Hepburn

November 11/21

10 days out. Morning weight of 285.0. I’ve been getting good sleep this week, I’m actually feeling pretty decent. I still notice that I’m feeling the deadlifts from Sunday.

Competition Squat

525x1 Last warm up
555x2@RPE9

So, when I did my 2nds last Sunday I intentionally dropped my 1st attempt to something easy to ensure I get on the board and build confidence. But I’m pretty dead set on 585 as a 2nd attempt to set myself up for 600+ 3rd. However after some reflecting I think that jump is too large and that made a big difference as I never make that kind of jump once I get near working weight. So I upped my opener to 555 today, I think it may be 5-10 Lbs too heavy for an opener based on how fast it was, so I think I’ll drop my opener to 545ish and pull my 2nd attempt down to 575-580 then still keep my 3rd attempt the same. I want the 2nd to feel relatively easy to build confidence. Obviously things will likely play out different day of.

These actually felt decent but they looked even better.

Overall, a very solid day. This Sunday I’ll work up to a “last warmup” weight for squat and bench opener again!

7 days out. Morning weight of 283.0. Feeling good these days, nothing is really achey. Can’t shake this runny nose but that’s no big deal. Woke up early this morning to get a meal in and went back to bed. Got a decent amount of calories and water in before the gym.

Competition Squat
495x1
525x1
525x1

Just worked up to my last warm up weight before I’d take my opener. Moved good, everything felt on point.

Competition Bench
345x1
370x1

Worked up to opener again, this moved really good. No issues with shoulders/elbows.

Just need to stay on top of active recovery this week, get a few stretching sessions in, dial in sleep and nutrition and hit a very light SB on Thursday and I’m confident we will be ready for Sunday

What you plan on doing your first three weeks back after meet?

Depending on how I feel, back at training the first week. If that doesn’t happen, I’ll be starting my program the second week after the meet.

November 18/21

3 days out. Weighed up at 284.8 this morning. I had planned a very light squat and bench day today at like 50% just to stay in the groove of the movements, but after some thought, I’ve changed my mind.

My reasoning behind this is: 1) it’s not going to make me stronger. 2) the weight isn’t heavy enough to work on technique. 3) I won’t forget how to lift in the 7 days (Sunday) I’ve had off since my last training session. 4) id be absolutely devastated if something stupid happened with a very submaximal weight and I couldn’t compete.

Sleep and food has all been on point this week. I’m feeling really good, nothing is aching. Going on walks and staying on my feet, having lots of hot showers and utilizing a heating pad. My congested nose and headaches in my forehead are just about gone now (finally). Everything is on the right track!

For everyone else he ended up getting a national total and going 3/3

Sorry, I put this on the back burner, I had some post meet blues but I’m starting to get back into the swing of things. I’ll do a quick meet recap soon and catch up on some workouts!

MEET RECAP

Training went pretty good throughout, squats were great, bench was good other than the few times I had really bad elbow flair ups and shoulder problems that made it hard to train, deadlifts were mentally tough, it was a rollercoaster ride. I was off the gym due to lockdowns for almost a year, I was back to the gym for a couple weeks before this meet was announced, once it was announced I registered right away and started into my program. I had 16 weeks of prep. 8 of which was playing catch up.

Initially had plans to stay at the hotel the meet was being hosted in, but they couldn’t offer us late checkout as my son needed to be taken care of because my wife was handling me, so we drove up instead and left him with a family member.

Weigh ins were at 12, lifting started at 2. It was an hour and a half drive up, and I wanted to be there between 11:15-11:30, so we had to leave by 9:15ish. I woke up at 8 AM, started making breakfast, I had a huge serving of pancakes. Felt sick to my stomach on the way to the venue, not sure if I over ate or if it was nerves, because of this I didn’t eat any snacks. We got there on time, watched some previous flights compete, that really took some nerves off. Got registered around 11:45, did my equipment check, checked rack heights, weighed in (128.5KG/283.3Lbs) After that was done my wife and I went to the lobby and I had a big bowl of shepherds pie. At around 1:00 we headed to the warm room and I changed into my singlet and squat shoes. We just hung out for a bit and did some light warm ups and stretches. Around 10:30 we started warm ups for squats, I got my sleeves on, shoes all tied up, headphones on, I felt really good, lots of energy.

Squat
First Attempt - 247.5/545.7 I had some issues with the bar as they had set it up so off centred and for whatever reason I didn’t get them to fix it, this squat felt pretty awkward, but I was sure to bury it to sell the judges on depth.

Second Attempt - 250/551 I timed out submitted my 2nd attempt, I didn’t know you only had 60 seconds to do so, by default the weight only went up 2.5KG. My set up was much better and I blew this squat up. I was super fucking pissed about timing out though. But my wife got me calmed down, and my head back on straight.

Third Attempt - 265/584.3 I really wanted a 600+ Squat, but I didn’t want to risk that big of a jump. I settled to match my PB. It moved fantastic, probably could’ve hit it for a triple.

9/9 white lights, 3 good lifts. Bummed I couldn’t break into the 6s. I probably had another 15KG in me.

Bench
First Attempt - 167.5/369.3 I didn’t know how my shoulders and elbows would feel, but they felt good, probably due to being able to grip wider on squats.

Second Attempt - 177.5/391.4 Moved good, not much else to say.

Third Attempt - 185/407.9 This is a PB for me, by 2.9 Lbs. This actually felt good and the video looked pretty easy.

I think I left a good 7.5-10KG on the platform, I think just due to inexperience in my attempt selection. Another 9 white lights and 3 good lifts.

Deadlift
First Attempt - 257.5/567.7 I opened with my lightest option, because I wasn’t sure how I was going to feel. But this was easy.

Second Attempt - 275/606.3 This ties a PB, I hit 605 in training, once leading up to this. This flew.

Third Attempt - 295/650.4 well, I fucking yolo pulled this, flew off the ground, slowed down at the knees. I needed this to get the qualifying total. 45Lb PB.

9/9 whites, 3 good lifts. Maybe had 5Kg left in me, but my 3rd was perfectly selected.

All in all, had a perfect day, 27 white lights, 9/9 lifts, qualified for nationals. Totalled 745KG, final stat line of 265/185/295.

I definitely left some on the platform and that’s ok. I got the job done and now I’m looking forward to building on this.

Next up, Nats! Goals are currently 285/192.5/300.

Going Forward
Changing training up a tiny bit. I’d usually run barbell medicine leading up to a competition, or a mock meet, but I find that they’re too time consuming and I don’t want to be in the gym for 3 hours a day, this lead to me doing zero accessory movements and this caused a lot of imbalance.

Therefore, I’m switching to a more or less conjugate style. Some things to note about my training -

  1. I can handle squats fairly well, my back doesn’t get sore from doing them and I recover, I could probably lift 2 fairly heavy sessions a week.
  2. Low bar squats put a lot of stress on my shoulders/elbows that effect bench
  3. I can recover from bench about 3 times a week and would be ideal, but my elbow issues flare up, so Im sticking to 2 sessions
  4. I love banded bench
  5. I don’t recover from deadlifts very well, 1 heavy session every 2 weeks is good

Weak areas of mine
Squat - I’m good out of the hole, however my hips shift back on the ascent until I can get my hips back under me to finish locking my legs. I need to work on quad strength for this.

Bench - Instability on the chest, other than that, pretty balanced overall.

Deadlift - everything flies off the floor, the transition to pass the knees and lockout is where it gets tough.

I have 14 weeks of training until nationals. I have 3, 4 week blocks, followed by a 2 week taper until the meet. The first 2 blocks will be accumulation blocks with ascending volume. The last block will be a realization block with descending volume and increased intensity. Block 1, ME work will be a heavy triple, block 2 a heavy double and block 3 heavy singles

Haven’t been getting my morning weight and haven’t really been super on top of my diet, but as things get rolling again I’ll get that in check.

Week 1 Day 1
ME Lower

Below Knee Block Pull
545x3 Last Warm Up
585x3@RIR1 Top Set

High Bar Squat
4 Sets X 5 @ 365 ~75% (Don’t really know a max for high bar squat, weight would be way too high if I based it off a low bar squat. This will also be significantly higher the weeks where Squats are the ME lift)

Pullthroughs
4x12 @ 97.5 Cables

Hyperextensions
2x12 @ 45Lb

December 8/21
One year ago today, my wife and I announced to the world that she was pregnant with our now 5, almost 6 month old baby boy.

Week 1 Day 2
ME Upper

2 Board Bench
345x3
365x3
385x3
405x3@RIR2.5

Touch N Go Bench
4 sets X 5 @ 315 ~75%

Bent Over BB Rows
3x6 @ 275 Working Sets

Cable Pushdowns
3x15 @ 47.5

Facepulls
3x15 @ 47.5

Standing Crunches
3xAMRAP @ 37.5

Pushdowns, Facepulls and Standing Crunches we’re all supersets together.

Also, FYI, I usually only list my working weight and maybe some warm ups depending on the lift. I don’t do them cold, I always usually start with the bar. Aside from cable stuff, I just send it.

Week 1 Day 3
DE Lower

Banded Speed High Bar Squats
12 sets X 2 @ 245 + Double Looped Blacks

Banded Speed Deadlifts
12 sets X 2 @ 315 + Double Looped Blacks

V-Bar Pulldowns
3x12 @ 90

I was supposed to do hamstring/glute work after deads but I was pretty well worked at this point so I opted out. Also maybe skipped my core work…

December 11/21

Week 1 Day 4
DE Upper
282.8 Morning Weight

Banded Speed Bench
12 sets X 3 @ 225 + Double Looped Reds

This maybe was a touch too heavy of bar weight. The last couple sets were significantly slower. I would obviously allow some fatigue, but I think this was a bit too much. I’ll likely drop to 210-215 bar weight.

Touch N Go Bench
275x5 Last Warm Up
2 Sets X 5 @ 315
365x5 @ RIR2

All 3 top sets were supposed to be at 315, but I wanted to hit some heavier weight. So I jumped to 365, and got 5 reps in for a rep PB.

Incline Skullcrushers W/ EZ Curl Bar
3x20 @ 100

Machine Rows
4x12 @ 130

Facepulls - A
3x15 @ 47.5

Standing Cable Crunches - B
3xAMRAP @ 37.5

A and B were supersets. Accessory movements are boring.

December 13/21

Week 2 Day 1
ME Lower
284.4 morning weight

Low Bar Box Squat
495x3
545x3 @ RIR1

High Bar Squats
4 sets X 5 @ 405

Hyperextensions Glute Focused
3x12 @ 45 lb plate

Pulldowns w/ Standard Bar
3x12 @ 80

Once I get home from work, I’ll try really hard to get my Ab rollouts in. We will see how that goes. I was supposed to do high bar box squats, but I haven’t really loaded weight on my back since the meet and I missed it so I did low bar instead. Those high bar squats are getting easier, so that’s a good sign.
